Marathon training plan for 3:30
Sofia ran 3:44 and wants 3:30.
Sofia is 33 and has run for seven years: five days a week, around 45 km, a 24 km long run, and a 3:44 marathon last spring. Fourteen weeks to take fourteen minutes off it.
Built by Tuin on 8 September 2026
Shown from this week, so it reads like a plan starting today — every weekday, distance and session is exactly as it was written.
The runner is made up. The plan is not: it is exactly what Tuin built from these numbers, through the same door every athlete's first plan goes through. It was written in English — the other two languages are translated word for word, never renumbered, and strength exercises are named from a standard glossary so they read the same everywhere.
Why this plan looks like this
Sofia is the only runner here whose plan is mostly about pace rather than distance. She has run a marathon, she runs five days, and 45 km a week is a real base — so the block is built around holding 4:58/km when it stops feeling free, which is a different session from the ones that got her to 3:44.

What the coach said, handing it over
Good news first: your May 3:44 marathon plus recent tempo/interval work put your threshold around 4:43/km — and 3:30 needs about 4:59/km, which is comfortably slower than threshold. That's not a stretch goal, it's a realistic one for where you already are. I've assumed you're continuing straight on from your current ~44km/week rather than needing a restart, so this plan opens near that level rather than undershooting it — tell me if you'd rather ease in more gently. I've built the full 14 weeks to race day (Jan 17), with the next 6 weeks and race week in full detail, the rest in outline (I'll sharpen those as we get closer). Structure: one quality session + long run + easy days each week, strength once a week on Friday (a free day, never the day before your long run), a proper 4-week rhythm (three weeks building, one easier), and marathon-pace work woven into the long runs from week 5 onward. Race week carries a real sharpener (3×1600 @ MP) and openers the day before — not just easy jogging — so you arrive sharp, not flat. Your easy pace lands around 5:45-6:00/km based on your recent HR/pace data — keep those truly conversational, that's where the aerobic base comes from.
The plan, week by week
Sixteen weeks is a lot to scroll. Every week is folded — open the ones you want, and week one is open already.
