5K training plan for 30:00
Inés started running in January.
Inés is 47 and started running this January: three days a week, under 10 km, a longest run of 4 km, and a 33-minute 5K. Eight weeks to break thirty.
Built by Tuin on 9 September 2026
Shown from this week, so it reads like a plan starting today — every weekday, distance and session is exactly as it was written.
The runner is made up. The plan is not: it is exactly what Tuin built from these numbers, through the same door every athlete's first plan goes through. It was written in Spanish — the other two languages are translated word for word, never renumbered, and strength exercises are named from a standard glossary so they read the same everywhere.
Why this plan looks like this
Eight months into running, the fastest three minutes anyone ever finds come from turning up more often, not from running harder — and the plan is built on that rather than on Inés's target. It adds an easy kilometre before it adds a hard one, and the one quality session it gives her is short enough that the next run is unaffected.

What the coach said, handing it over
Here's your first plan, built on your recent weeks (easy runs at ~7:50/km, intervals at ~5:55/km, tempos at ~6:25/km) and your 5K of 33:00 on 9/24. Dropping to 30:00 in just 8 weeks is ambitious — we're going to push hard but smart (cruise mode), and if you haven't hit 30:00 by race day, we'll keep pushing after without burning you out now. Assumptions I'm making: I'm keeping your three days (Tuesday/Thursday/Sunday) and putting the strength work on Monday, which is your off day; if you prefer another day let me know and I'll change it. We're starting now: Thursday easy run and Sunday long run with some progressions at the end. Every 4th week I'm dropping the load (week of Nov 2) so your body can absorb before we keep building. Race week has a threshold workout on Tuesday and some progressions on Saturday — no just easy running, so you arrive with fresh legs.
